Stay in Shape During COVID-19: all you need is a bench

While park infrastructures are closed (playgrounds, shelters, fields, etc.) trails and parks spaces remain open as of April 16, 2020. We encourage you to follow the advice here to ensure your outdoor workout is safe, or choose to follow this workout at home using another type of sturdy surface.

Also be sure to check out the rules for your specific jurisdiction as they are always changing.


With the current COVID- 19 pandemic many fitness facilities have closed, and we are all practicing social distancing. Though this has been an important measure to help stop the spread of infection it is important that we are doing everything that we can to stay healthy and in shape during this time. Remember that social distancing does not mean nature distancing. If you are keeping a minimum of six feet between yourself and other people while you are out on the trails, experts say that it is safe to exercise outside.

With that being said, here is a workout that you can do, all you need is a park bench! I do recommend wiping down the parts of the bench that you will be touching with a disinfecting wipe before and after your workout to further prevent the spread of infection. Try:

Circuit—45 seconds on 15 seconds off for 5 rounds, take about 2 min to rest before starting the next exercise

OR

12-15 reps of each exercise, 3-4 sets, about 30 seconds rest between each set, and 1-2 min rest between each exercise transition.

1) Push Ups

  • Option 1:
    • Face the bench and place your hands on the edge of the seat. Ensure that your body is in a straight line from your head all the way down to your toes.
  •  Option 2 (more advanced):
    • Perform a decline push up by having your feet on the edge of the seat and your hands on the ground.

2) Tricep Dip

  •  Option 1:
    • Face away from the bench and sit on the very edge of the seat. Place your hands on the edge of the seat and lift yourself off the bench to get into the starting position. Your feet should be flat on the ground and your legs at a 90-degree angle. Slowly lower yourself down so that your arms are at a 90-degree angle and press up to extend your arms. You have now completed one repetition.
  •  Option 2 (more advanced):
    • Perform this exercise with your legs fully extended to make it more difficult.

3) Step Ups

  •  Facing the bench, place one leg on the seat. Driving with the heel of the foot on the bench step up so that you are standing on the bench and lower back down to the ground. Ensure that you are pressing up with the leg that is on the bench not the leg that is on the ground.

4) Glute Bridge

  • Option 1:
    • Facing away from the bench sit down on the ground and rest your shoulder blades against the edge of the seat. Your knees should be bent and your feet flat on the ground about shoulder width apart. Driving from the heels squeeze your glutes together raising yourself off the ground so that your shoulders, hips and knees form a straight line. Your knees should be at a 90-degree angle in the top position. Lower yourself back down toward the ground and you have completed one repetition.
  •  Option 2 (more advanced):
    • To increase the difficulty of this exercise, perform a single leg glute bridge by lifting one leg off the ground.

5) Mountain Climbers

  • Option 1:
    • Face the bench and place your hands on the edge of the seat. Ensure that your body is in a straight line from your head all the way down to your toes. Bring one knee toward the centre of your chest and lower it back to the ground. Repeat on the other side.
  • Option 2 (more advanced):
    •  Perform a decline version of the mountain climbers by having your feet on the edge of the seat and your hands on the ground.

Avec la pandémie du COVID-19 présente, de nombreux centres de fitness ont fermé et nous pratiquons tous la distance sociale. Bien que cela ait été une mesure importante pour aider à diminuer la propagation de l’infection, il est important que nous fassions tout notre possible pour rester en bonne santé et en bonne forme pendant cette période. N’oubliez pas que la distance sociale ne signifie pas un éloignement de la nature. Si vous gardez un minimum de six pieds entre vous et les autres pendant que vous êtes sur votre sentier, les experts disent qu’il est prudent de faire de l’exercice à l’extérieur.

Cela étant dit, voici une séance d’entraînement que vous pouvez faire, tout ce dont vous avez besoin est un banc de parc! Je recommande d’essuyer les parties du banc que vous toucherez avec une lingette désinfectante avant et après votre séance d’entraînement pour empêcher davantage la possibilité de propagation de l’infection. Essayer:

Circuit – 45 secondes de travail suivi par 15 secondes de repos pendant 5 tours, prenez environ 2 minutes pour vous reposer avant de changer d’exercice

OU

12 à 15 répétitions de chaque exercice, 3 à 4 séries, environ 30 secondes de repos entre chaque série et 1 à 2 minutes de repos avant de changer d’exercice.

1) Push ups

  • Option 1:
    • Faites face au banc et placez vos mains sur le bord du siège. Assurez-vous que votre corps est en ligne droite à partir de votre tête jusqu’à vos orteils.
  • Option 2 (plus avancée):
    • Effectuez une poussée vers le haut en ayant les pieds sur le bord du siège et les mains sur le sol.

2) Dips des Triceps

  • Option 1:
    • Tournez le dos vers le banc et asseyez-vous sur le bord du siège. Placez vos mains sur le bord du siège et soulevez-vous du banc en éloignant le fessier pour entrer dans la position de départ. Vos pieds doivent être à plat sur le sol et vos jambes à un angle de 90 degrés. Abaissez-vous lentement pour que vos bras se plient à un angle de 90 degrés et appuyez vers le haut pour étendre vos bras. Vous avez maintenant terminé une répétition.
  • Option 2 (plus avancée):
    • Effectuez cet exercice avec les jambes complètement étendues sur les talons pour le rendre plus difficile.

3) Pas élevés

  • Face au banc, placez un pied sur le siège. Pousser votre poids corporel à travers votre talon (pied qui est sur le banc) pour vous monter au complet avant de redescendre au sol. Assurez-vous que vous appuyez avec la jambe qui est sur le banc et non la jambe qui est au sol.

4) Pont de Fessier

  • Option 1:
    • Dos vers le banc, asseyez-vous sur le sol et posez vos omoplates contre le bord du siège. Vos genoux doivent être pliés et vos pieds à plat sur le sol à environ la largeur des épaules. Pousser votre poids corporel à partir des talons et serrez vos fesses ensemble en vous soulevant du sol. Il faut assurer que vos épaules, vos hanches et vos genoux forment une ligne droite. Vos genoux doivent être à un angle de 90 degrés dans la position du haut. Abaissez-vous vers le sol et vous avez terminé une répétition.
  • Option 2 (plus avancée):
    • Pour augmenter la difficulté de cet exercice, effectuez un pont de fessier à une jambe en soulevant l’autre jambe du sol.

5) Grimpeurs de Montagne

  • Option 1:
    • Faites face au banc et placez vos mains sur le bord du siège. Assurez-vous que votre corps est en ligne droite à partir de votre tête jusqu’à vos orteils. Apportez un genou vers le centre de votre poitrine et abaissez-le au sol. Répétez avec l’autre côté.
  • Option 2 (plus avancée):
    • Exécutez une version inverse en ayant les pieds sur le bord du siège et les mains sur le sol.
